Most training conversations focus on the hard part of a workout — the intervals, the sprints, the sweat. Zone 2 is the opposite. It is the pace where you can hold a conversation, where breathing stays nasal-comfortable, and where the physiological work happens quietly at the mitochondrial level. It is also the pace most amateur endurance athletes chronically overshoot, which is why they plateau.
The training-science case for Zone 2 has been built by coaches and researchers who have very little skin in the biohacking-hype game. Iñigo San Millán, the exercise physiologist who works with Tour de France winner Tadej Pogačar, has said publicly that Pogačar's baseline aerobic work is nearly all Zone 2, and that this is not unique to him — it mirrors what every elite endurance athlete does. Peter Attia has called Zone 2 the training zone with the best mortality-and-metabolic-health payoff for people who are not competing. What Zone 2 actually is
Zone 2 is a metabolic state, not just a heart-rate number. It is the intensity where your muscles are burning fat as the dominant fuel and lactate production and clearance are in equilibrium at a low level — typically 1.5 to 2 millimoles per liter of blood. Above Zone 2, lactate starts to accumulate faster than it clears; below Zone 2, the metabolic stimulus is too small to drive adaptation.
Exercise physiologists describe two thresholds that bracket the training zones. The first is LT1, or lactate threshold 1 — the intensity at which lactate first begins to rise above resting values. The second is LT2, the intensity at which lactate accumulates rapidly and can no longer be cleared at the rate it is produced. Zone 2 sits at LT1: still aerobic, still fat-oxidation-dominant, but working hard enough to drive real mitochondrial adaptation. Zone 4 sits at LT2. Everything above LT2 is anaerobic and depends on very different fuel systems.
The heart-rate math
There are three ways to estimate Zone 2 without a lactate meter. None are perfect. All are useful.
The Maffetone formula — 180 minus age
Coach Phil Maffetone popularized a simple aerobic training heart rate: 180 minus your age. So a 40-year-old aims for 140 beats per minute during easy runs. Adjustments follow the person: subtract 5 if you have been sick recently or are new to training, add 5 if you have trained consistently for years without injury. The MAF heart rate is a floor and a ceiling — you keep the whole session at or below it.
The 180-minus-age formula is not physiologically exact. It is a rule of thumb Maffetone developed by fitting curves to years of athlete data, and for the majority of adult recreational athletes it puts them into the upper end of Zone 2 or the lower end of Zone 3. That is close enough to be useful.
Percentage of heart-rate reserve
A slightly more individualized approach uses your heart rate reserve — max heart rate minus resting heart rate — and targets 60 to 70 percent of that reserve, added back to your resting heart rate. This is the Karvonen method. It requires you to know both your true max heart rate (rarely the age-based prediction) and your true resting heart rate (which drifts with fitness and stress).
The conversational pace test
The most reliable field test needs no math. Zone 2 is the highest intensity at which you can hold a conversation in full sentences. Not gasping between phrases. Not one-word answers. Full sentences with the person next to you. If you can only manage a sentence at a time, you are above Zone 2.
Nasal breathing is a similar tell. If you can maintain the session breathing entirely through your nose, you are almost certainly in Zone 2. As soon as you have to open your mouth to keep up, you have crossed a threshold. This is not a rule the physiology literature invented — it is a field cue endurance coaches have used for a century, and it lines up with the lactate curves better than most heart-rate calculators.
Why steady-state matters more than intervals for most people
The most common mistake in amateur endurance training is what physiologists call the moderate-intensity trap: training that is too hard to be truly aerobic and too easy to be a real high-intensity workout. Sessions live in Zone 3, where you accumulate fatigue without accumulating the specific adaptations of either end of the spectrum.
Elite endurance training tends to follow what Stephen Seiler has documented as an 80/20 polarized distribution: roughly 80 percent of training volume at low intensity (Zone 2 or below), 20 percent at high intensity (Zone 4 or above), and very little in the middle. Amateur training tends to flip this and spend most of its time in Zone 3, which is the least productive place to live.
Zone 2 does specific things that harder work does not. It drives mitochondrial biogenesis — the growth of new mitochondria and the density of the ones you have. Mitochondrial density is the primary determinant of your ability to burn fat at higher intensities, to recover between hard efforts, and (increasingly the mortality data suggests) to age well metabolically. Zone 2 also improves the capacity of type I muscle fibers to oxidize fat, which shifts the fuel curve to the right — you can go harder before you switch to glucose.
The San Millán and Pogačar story
Iñigo San Millán is a Spanish exercise physiologist and cycling coach who has worked with UAE Team Emirates and Tadej Pogačar for years. In interviews and podcast appearances, San Millán has repeatedly made two claims that have shifted how amateur cyclists think about training. First, that Pogačar spends the vast majority of his training hours at Zone 2. Second, that the metabolic marker San Millán tracks most closely is fat oxidation at Zone 2 — how many grams of fat per minute the athlete burns at that intensity — and that improving this number is what unlocks the ability to attack at high intensity late in a race.
The specific numbers are eye-catching — Pogačar reportedly oxidizes well over a gram of fat per minute at Zone 2, roughly double what a well-trained amateur produces — but the training pattern is what generalizes. The fastest cyclist in the world trains most of his hours slowly, on purpose, because that is the intensity that improves the metabolic engine that lets him go fast when it counts.
The honest note: Zone 2 versus HIIT is not either/or
The recent popularization of Zone 2 has sometimes been framed as a rebuttal of high-intensity interval training. It is not. Every serious endurance program includes both. The polarized 80/20 distribution is a distribution, not a substitution.
Zone 2 builds the base — mitochondrial density, capillary networks, fat oxidation capacity. HIIT builds VO2 max, buffering capacity, and the ability to work above threshold. They target different adaptations and both matter. The training mistake is not doing HIIT; it is doing HIIT in place of a base rather than on top of a base, or doing four moderately hard sessions per week and calling one of them intervals.
For most recreational athletes with limited training time, the practical answer is roughly three Zone 2 sessions of 45 to 60 minutes and one true high-intensity session per week — a 4x4 interval or hill sprint set — plus strength work. Not four moderate runs.
How long does Zone 2 need to be to work
The floor for a productive Zone 2 session is around 30 minutes. Below that, you accumulate too little time-under-tension at threshold for the mitochondrial signal to be meaningful. Sessions of 45 to 90 minutes are the sweet spot for most people. Elite endurance athletes go much longer — three-plus hours at Zone 2 is a common training block for a professional cyclist — but the returns to duration flatten well before that for someone training four hours a week.
Three to four sessions of 45 to 60 minutes per week is a defensible starting protocol. That is roughly three hours of Zone 2 per week, which is more than enough to drive measurable adaptation in someone not currently doing any.
Measuring your effort: the wearable options
You do not strictly need a heart-rate monitor to do Zone 2 work — the conversational test and nasal breathing are enough for most people. - Week 1 — Find your MAF pace. Calculate 180 minus your age. On a treadmill, indoor bike, or flat outdoor route, find the pace or wattage at which your heart rate holds within 5 beats of that number. Note what the effort feels like: nasal breathing, conversational, easy. Two 30-minute sessions.
- Week 2 — Calibrate against the conversational test. Repeat two sessions at MAF heart rate. This week, verify by talking during the effort. If you cannot hold a full sentence, slow down until you can. Trust the conversational cue over the number.
- Week 3 — Extend to 45 minutes, add a third session. Three sessions of 45 minutes at MAF heart rate. Notice the pace or wattage that produces that heart rate — this is your baseline.
- Week 4 — 60 minutes, three sessions. The pace at which you can hold Zone 2 heart rate for a full hour. This is the volume floor for real adaptation.
